Running 10K under 45 minutes: the VMA you need and the plan to get there

Under 45 minutes for 10K means 4:30 per kilometre for ten kilometres. It is the first milestone that demands a precise VMA and real threshold work. Here is the VMA required, what the 8-week plan changes compared with a 10K "to finish", and how your AI coach checks that you are ready.

The VMA required

A 10K is run at about 90% of VMA. To hold 13.3 km/h for 45 minutes, you need a VMA of at least 14.8 km/h, ideally 15 km/h. Below that, the goal is not yet realistic: the plan will work on VMA first.

The coach reads your VMA on Garmin, its source and date, and tells you frankly whether the goal is reachable. With a VMA of 14 km/h, it will propose 47 minutes, not 45.

What the plan changes

Four sessions a week rather than three, with two quality sessions: one VMA session, short early in the plan then long, and one threshold session that climbs to 25 continuous minutes at 4:35 per kilometre.

The long run stays at 75 minutes, but the last five kilometres are run at 10K pace from week 5. It is the session that teaches you to hold 4:30 when the legs are heavy.

Race day

Instruction: first kilometre at 4:35, kilometres 2 to 8 at exactly 4:30, then let go. The watch carries the 4:27-to-4:33 range and alerts you at every deviation: on a goal to the second, that is what makes the difference.

A flat course and a temperature under 15 °C are almost essential. The coach reminds you when you choose the race.

Frequently asked questions

I run 48 minutes, how long to get under 45?

Two 8-week plans, generally: the first to raise VMA from 14 to 15 km/h, the second for the time. The coach will tell you after reading your VMA.

Can three sessions a week be enough?

For 45 minutes with a VMA of 15.5 km/h or more, yes. With a VMA just sufficient, the fourth session makes the difference.

What threshold pace for this goal?

About 4:35 to 4:40 per kilometre, i.e. 85 to 90% of a 15 km/h VMA. The plan sets it automatically from your VMA.
