6-week running restart plan, no VMA required
Running Workout's restart plan runs 6 weeks, with 3 sessions per week, and alternates walking and running up to a continuous 30-minute run. No VMA is needed to start: every session is written by your AI coach and synced to your Garmin watch.

A 6-week plan, four phases
The plan opens with a walk-run phase (weeks 1 and 2) that alternates the two without ever getting out of breath, then a transition phase toward continuous running (weeks 3 and 4) that stretches out running blocks and shortens walking.
Next comes the continuous running phase (week 5), running 10 to 15 minutes straight without forcing, followed by a lighter final week that ends with the test: 30 minutes of running without stopping.
| Phase | Weeks | Goal |
|---|---|---|
| Walk-run | 1 and 2 | Alternate walking and running, never out of breath |
| Toward continuous running | 3 and 4 | Stretch out running blocks, shorten walking |
| Continuous running | 5 | Run 10 to 15 min straight without forcing |
| The test | 6 | A light week, then 30 minutes without stopping |
No VMA required, no imposed pace
Unlike Running Workout's other plans, this one rests on no numeric target at all: every session is paced by conversation pace — the pace at which you can still talk without getting out of breath. That's the only gauge that matters for these six weeks.
This plan is a program, not a race preparation: it has no associated race date and can start at any time.
Three sessions a week are enough: two short walk-run sessions and one longer outing, which grows progressively from 40 to 50 minutes before easing off toward the end of the plan.
The final test: 30 minutes without stopping
The goal of these six weeks fits in one sentence: run 30 minutes straight at conversation pace, start to finish. If you finish still able to talk, it worked — however far you actually covered.
This test naturally marks the transition to a more structured goal: the 5K plan takes over as soon as VMA can be measured on a continuous run.
How to start this restart plan
You start the plan directly from the app's Plan screen, with no VMA or race date to enter. Your AI coach — Claude, ChatGPT or Gemini connected via MCP — builds and pushes the sessions to your Garmin watch, week by week.
The plan stays editable at any time from the same screen. The connection guide explains how to link your AI assistant the first time.
Frequently asked questions
Do I need to know my VMA to start this plan?
No. It's the only Running Workout plan that rests on no numeric target at all: everything is paced by conversation pace.
How many sessions per week?
Three, no variant — two short walk-run sessions and one longer outing that grows progressively.
What happens after the 6 weeks?
The plan ends with a 30-minute continuous running test. Once passed, the 5K plan naturally takes over, with a VMA measurable on that same run.
Are sessions sent automatically to my Garmin watch?
Yes. Once the plan is confirmed with your AI coach, sessions are built and pushed to your Garmin Connect calendar week by week.
Ready to get back into running?
No VMA to enter: your AI coach builds a progressive restart plan and pushes it to your Garmin.
