5K training plan, 6 weeks, on Garmin
Running Workout's 5K plan runs 6 weeks, with 3 or 4 sessions per week, and builds 5K race pace from your own VMA. Every session is written by your AI coach and synced to your Garmin watch.

A 6-week plan, four phases
The plan opens with a base phase (weeks 1 and 2) that builds routine and gently wakes up speed, then a development phase (weeks 3 and 4) that stretches out repeats and introduces 5K pace.
Next comes the peak week (week 5), the most intense of the plan with long blocks at race pace, followed by a taper week where volume drops but speed stays present until race day.
| Phase | Weeks | Goal |
|---|---|---|
| Base | 1 and 2 | Build routine, gently wake up speed |
| Development | 3 and 4 | Stretch out repeats, learn 5K pace |
| Race-specific | 5 | Peak week: race pace on long blocks |
| Taper | 6 | Less volume, speed stays, then the race |
Sessions built around your own VMA, not an average
Each week combines two quality sessions, a long run and an easy run. The balance shifts as the plan progresses: more short VMA work early on, more 5K pace as race day nears.
- VMA work, in short repeats of 30 seconds to 2 minutes, to push back the aerobic ceiling.
- Threshold work, in 6-to-8-minute blocks, early in the plan to build sustained-effort capacity.
- 5K race pace, in repeats of 400 m to 1 km, to get the body used to race rhythm.
- The long run, building up to an hour, with a punchier finish in the peak week.
These targets are never fixed: your AI coach converts them into a real pace automatically, from your VMA as measured or declared in the app.
The peak week and race day
Week 5 is the most intense of the plan: the long run and the 5K-pace repeats reach their maximum volume, before the taper lets fatigue fade.
On race day, the plan's template session covers the first kilometre at target pace plus 3 seconds per km, then holding on — the last kilometre, it's just about giving it all.
How to start this 5K plan
You pick your race date and weekly session count, 3 or 4, on the app's Plan screen. Your AI coach — Claude, ChatGPT or Gemini connected via MCP — then reviews these settings with you, and builds and pushes the sessions to your Garmin watch, week by week.
The plan stays editable at any time: date, variant or stopping it all happen from the same screen. The connection guide explains how to link your AI assistant the first time.
Frequently asked questions
How long is Running Workout's 5K plan?
6 weeks, across four phases: base, development, race-specific and taper — the shortest of the timed running plans.
Does the plan adapt to my level and availability?
Yes: you choose 3 or 4 sessions a week, and target paces — threshold, VMA, 5K pace — are calculated automatically from your VMA.
Are sessions sent automatically to my Garmin watch?
Yes. Once the plan is confirmed with your AI coach, sessions are built and pushed to your Garmin Connect calendar week by week.
Can I change or stop the plan partway through?
Yes, from the Plan screen: you can change the race date, the variant, or stop the plan — sessions already sent to Garmin stay in place.
