Running three times a week: how to spread your sessions

With three runs a week, the rule is simple: never two hard sessions back to back, and always a rest day before a quality session. Here is what the three sessions of a Running Workout plan contain, the default days, the three placement rules, and example weeks that work or don't.

Which sessions should you run three times a week?

In the Running Workout 5K, 10K, half marathon and marathon plans, the three-session option contains two quality sessions and one long run. The first quality session works on MAS (30/30, 1 min/1 min, 2 min reps), the second on threshold pace and then race pace; the long run is easy, sometimes with a faster finish.

Every quality session starts with 15 minutes of easy running and 4 strides, and ends with a 10-minute cool-down. The get-fit plan only comes in a three-session version: run-walk at conversational pace, no MAS needed, building up to 30 minutes of continuous running.

The three rules for picking your days

By default, Running Workout puts the first quality session on Tuesday, the second on Thursday and the long run on Sunday. You can choose other days on the plan setup page, as long as you follow three rules the site checks before building the plan.

The last rule only works one way: a quality session the day before the long run is allowed, for example on Saturday before a Sunday long run.

Example three-run weeks

This table applies the three rules to common weeks. A rejected week fails for a single reason, shown in the last column.

Quality 1 Quality 2 Long run Verdict
Tuesday Thursday Sunday Accepted (default)
Monday Wednesday Saturday Accepted
Tuesday Saturday Sunday Accepted (quality the day before the long run)
Tuesday Wednesday Sunday Rejected: 24 hours between quality sessions
Tuesday Thursday Monday Rejected: long run the day before a quality session

In week 1 of the three-session 10K plan, that means for example 8 × 30/30 on Tuesday (about 35 minutes), 2 × 6 minutes at threshold pace on Thursday (about 41 minutes) and a 50-minute long run on Sunday: a little over two hours of running for the week.

When the week doesn't go to plan

A moved session keeps its content: ask your AI assistant (Claude, ChatGPT or Gemini, connected to Running Workout) to move it, and it changes its day in the Garmin Connect calendar. Pick the new day with the same rules: a rest day between two quality sessions, no quality session the day after the long run.

If the week is too busy to fit all three sessions, skipping one is better than squeezing them into back-to-back days. Once three sessions a week feel easy to keep up, the page on moving to four sessions explains when to add an easy run.

Frequently asked questions

Can you run two days in a row with three sessions a week?

Yes, in one case: a quality session the day before the long run, for example Saturday then Sunday. Two quality sessions in a row, or a long run the day before a quality session, are rejected by the plan.

Which Running Workout plans come in a three-session version?

All five: get fit (three sessions only), 5K, 10K, half marathon and marathon. The four race plans also come with more sessions per week.

How do the sessions get to the watch?

After reviewing the week with you, your AI assistant sends its sessions to Garmin Connect, each one on the day you chose. They then sync to your Garmin watch as structured workouts, with targets calculated from your MAS.

Let your assistant write your sessions

Running Workout connects Claude, ChatGPT or Gemini to your Garmin account through the official API. Nothing to install, and no Garmin password to hand over.
